🌅 Rise & Align: The Ultimate Morning Mobility Routine ✨
You know that first, involuntary groan you make when you step out of bed? The one where your lower back feels like it’s glued together, your hips feel fifty years older than they actually are, and your body actively protests the concept of standing up? (I may be speaking from personal experience on this one 😜)
Waking up feeling stiff in the morning is a normal experience caused by your muscles and joints resting for hours, which causes your body's natural lubricants to temporarily thicken up. This does not mean you are damaged or rapidly aging; rather, your body simply needs a few minutes of gentle movement to warm up its internal gears, much like a car engine on a cold day. When you feel stiff, a few gentle movements or stretches will quickly help your body wake up and slide smoothly again. Welcome to Rise & Align 🌅.
Integrating these simple stretches into your morning routine can change how you move and feel all day long. Think of it as a small, high-return investment in your future self: 7 exercises, 7 minutes, 7 days a week to fluid mobility.
A Quick Confession...
My retirement morning routine usually starts with feeding Tango. Right after I hop out of bed I head downstairs Should I do my stretches before I head downstairs? Of course!!! Do I always follow my own advice? Nope. 😔
While he's eating and going outside, I usually try to knock out a few quick chores before getting myself ready for the day such as putting dishes away, throwing in a load of laundry, things like that. On this particular morning, I did NOT follow my own advice. Instead, I grabbed a bunch of Tango's blankets to wash. As I bent down to stuff them into our front-loading washer, I felt a massive, sudden twinge in the bottom left side of my lower back, right in my sacroiliac (SI) joint 😩
Live and learn, I guess! And, this is a common problem I have which is usually kept at bay when I do regular stretches and exercises. But you don’t have to make the same mistake I did. Here is a fantastic morning routine to follow before you tackle your daily checklist.
Phase 1: The Mattress Wake-Up
Before your feet even touch the floor, use these gentle movements to signal to your body that it's time to wake up.
Knees-to-Chest Stretch: Lie flat on your back and gently pull both knees in toward your chest. Hold your shins and breathe deeply. This releases lower back tension and stimulates digestion. Hold for 30 seconds.
Spinal Twist: Lie on your back, bend your right knee, and gently drop it across your body to the left side. Keep your shoulders flat against the mattress and look over your right shoulder. Hold for 20 seconds, then switch sides.
Glute Bridges: Lie on your back with your knees bent and feet flat on the bed. Squeeze your glutes and lift your hips toward the ceiling until your body forms a straight line from shoulders to knees. Repeat 5 to 8 times.

Phase 2: The Floor Flow
Once you stand up, transition to these foundational movement patterns to fully unlock your spine and lower body.
Cat-Cow: Drop to your hands and knees on a comfortable rug or yoga mat. Inhale as you drop your belly and look up toward the ceiling (Cow). Exhale as you round your spine, tucking your chin to your chest (Cat). This fluid movement lubricates the spinal discs. Repeat for 5 fluid breath cycles.
Child’s Pose: From your hands and knees, push your hips back toward your heels and extend your arms straight out in front of you on the floor. Lower your chest and forehead down. This opens up the shoulders, lats, and lower back. Hold for 45 seconds.
Standing Side Body Stretch: Stand tall with feet hip-width apart. Interlace your fingers overhead, press your palms toward the ceiling, and gently lean to the right, pushing your left hip outward. You will feel a deep opening along your ribcage. Hold for 15 seconds, then switch sides.
Hip Hinge to Forward Fold: Stand tall, place your hands on your hips, and soft-bend your knees. Hinge forward at your hips, keeping your spine flat, until you feel a stretch in your hamstrings. Let your hands drop toward your toes and relax your neck. Hold for 20 seconds, then slowly roll up one vertebra at a time.

🛑 Crucial Form Mistakes to Avoid
Morning muscles are cold and less elastic, making proper technique essential. Keep these safety cues in mind:
Bending from the waist (The Hip Hinge): When doing the Hip Hinge to Forward Fold, do not round your lower back right away. Always hinge from your hips and push your glutes back first. Bending straight from the spine pinches the lower back and completely bypasses the hamstrings entirely.
Forcing your depth (All Stretches): Bouncing or forcing your body into a deep stretch (like trying to force your hands to the floor or aggressively twisting your spine in bed) triggers a protective muscle spasm. Go only until you feel a gentle, comfortable pull.
Holding your breath (All Stretches): Restricting your breathing signals stress to your nervous system, causing your muscles to lock up instead of relax. Focus on slow, deep belly breaths throughout the entire routine.
The Bottom Line
Consistency beats duration every single time. By investing just 7 minutes a day to these 7 simple movements, 7 days a week, you will expand your daily range of motion, ease away morning stiffness, and glide smoothly through your entire day.
All it takes is 7-7-7. Give yourself those 7 minutes tomorrow morning, lock in the habit every day of the week, and start moving with ease.
